How to Prepare for City2Surf Without Getting Injured

Every August, thousands of Sydneysiders lace up their shoes for one of Australia's most iconic fun runs.

Whether you're chasing a personal best or simply aiming to cross the finish line, the weeks leading up to City2Surf are where injuries are most likely to occur.

The Biggest Mistake We See

Many runners become more motivated as race day approaches.

They add extra runs.They increase their distance.They push their pace.They tackle more hills.

While enthusiasm is great, your body doesn't adapt overnight.

Running places significant stress on your muscles, tendons and joints. If your training load increases faster than your body's ability to adapt, pain is often the result.


Don't Neglect Strength Training

Running makes you better at running.

Strength training makes you more resilient.

Strong calves help absorb the repetitive impact of every stride.

Strong glutes improve control through your hips and knees.

Strong hamstrings and core muscles help maintain efficient running mechanics as fatigue sets in.

Even one or two strength sessions each week can make a significant difference leading into City2Surf.


Prepare for Heartbreak Hill

Heartbreak Hill is famous for a reason.

Running uphill places much greater demand on your calves, Achilles tendons and glute muscles than flat running.

If your training has been exclusively on flat ground, race day can come as a shock.

Including hills like the 440, or similar gradual climbs, in your training can help prepare your body for the unique demands of the course.


Recovery Is Part of Training

Training adaptations happen during recovery.

Prioritise quality sleep.Eat enough to fuel your training.Allow recovery between harder sessions.Listen to early warning signs rather than pushing through pain.

Consistency always beats cramming.


Pain Is Information

A small ache doesn't automatically mean you need to stop running.

But it does mean your body is asking for attention.

Early assessment often means a small issue stays small.

Waiting until race week rarely ends well.
